The Official Bench Press Check List (AVOID MISTAKES!)
Train like an athlete step by step - http://athleanx.com/x/athlete Subscribe to this channel here - http://bit.ly/2b0coMW The bench press is one of the most classic powerlifting lifts you can add to your chest workout. That said, it is one of the most complex simply because there are so many places in the lift that you can go wrong. In this video, I created a check list to give your helpful reference for each of the most important places in the lift that you will want to get right so you can increase your gains and keep your joints safe in the process. As a physical therapist, one of my biggest concerns will always be the long term safety of a movement as well as the risk to reward ratio of performing the lift. In the case of the bench press, this is one of the most fundamental power moves that all athletes and novice lifters should master. There are plenty of things that can go wrong however, and the joints like the shoulders, wrists, elbows and even your back can become vulnerable if you don’t get it right. The first thing you need to note is where you are going to be doing the bench press in the first place. Ideally, you’ll have access to a power rack that you can set up a bench in and have the appropriate pins in place to catch the bar should you fail. If doing it here, you will also want to put the clips on the ends of the bar for added safety. If you are training at home however, the clips might be best left off the bar just in case you get stuck under the bar and need a way to dump the weights to get out from under it. Next the alignment of the bar in the rack and the bench on the bar is crucial to setting up a good lift. Simple enough, but make sure that everything is centered before laying back on the bench. Next look up at the bar and ensure that your eyes are at the same height as the bar itself. This will set you up for a good liftoff from the rack. Along the same lines, you want to be sure that your bar holders are not too high or too low. If you arms are fully extended as you reach up for the bar then you are set too high and will have no leverage when it comes to lifting the bar out of its resting position. Next focus on the position of your feet and your chest before initiating the liftoff. Your feet need to be under your knees in order to be able to contract the glutes during the movement and add to your pushing power on the bench press. If they are too far out in front of you, much of your pushing power will be lost before you even begin. Likewise your chest must be arched. This establishes a stable base of your shoulder blades pushing down and into the bench, which will act as a counterforce for the bar as you press it in the opposite direction. Lift the bar and tighten the abs as you lower it down to the chest. The bar path is crtiical. Make sure it is traveling down and forward and not just straight down. This will be more easily accomplished by keeping your elbows tucked closer to your sides, about 75 degrees away. At the end of your set, fully straighten the elbows and then slowly allow the bar to travel backwards towards the catches. From here, lower the bar once it has engaged the rack and you’re done. A perfectly executed bench press set. Let the chest gains begin, and let the healthy shoulders and joints continue! I either own the platforms/products or I am an affiliate for the platforms/products.* All right, so the first exercise we've got here, this is called the svend press. Suh-veh-end press, spelled very strangely, but this exercise right here is so phenomenal for helping you to isolate the pecks. Now what you're going to do is, you're going to put two plates together, and I advise that you get some rubber plates. When you do this with just the metal plates, it's extremely difficult to keep them centered. I mean, if you want to try and increase the intensity, by all means, go ahead. All right, now exercise No. 2, this exercise is absolutely terrific for allowing you to target the upper peck area. We have got some standing dumbbell chest flys. Now because of the range of motion that your arm is following here, this is what's specifically going to be able to help you to target the upper peck area. Coming from low, and you're coming wide, bringing those dumbbells together at the top and squeezing them there, that's what allows you to target the upper peck muscle. All right, exercise No. 3 is an item of my own creation ... at least I haven't seen anybody else doing it. We've got some resistance band flys. This kind of substitutes what you might be able to do with the cables. Now, the reason you might want to try this as opposed to just doing the cable flys, is because as you bring the hands closer towards the peak of the contraction, where they're right close to each other, that's actually going to be the most difficult portion of this exercise. As you see, when you're pulling the arms in closer, the more difficult the exercise gets, requiring a whole new level of pectoral muscle fiber recruitment that you can get to experience. Ensure that you're doing this with a nice, slow tempo and that you're really doing your best to stabilize here. That's another one of those great benefits that comes with this exercise when you do it with the resistance bands. All right, exercise No. 4, we actually do have some dumbbell flys here, and we're going to be doing them on the floor. So what you want to be doing is milking eccentrics, don't just drop those, this is really going to be able to be the point of the motion where you're going to tear open and break down the most amount of muscle fiber that you possibly can, lightly touching the elbows on the floor. And when you're bringing those dumbbells up, I want you to focus on squeezing with your pectoral muscles. You're not just a lever-arm here, moving your arm. You're trying to focus on the pecks. Squeeze them up at the top, don't let them slam at the top, and bring them right back down. This is still a very great exercise, regardless of not being able to get as much depth with the bench. And actually, that is one of the things that makes this exercise pretty safe to do, when you're doing it from the floor. All right, 5th and final exercise. This is a variation of the classic. We're going to be doing some resistance band push-ups. Now for the same reason that the resistance band flys was effective, we're going to be flipping the strength curve. So normally when you're doing a push-up, the easiest portion is when you're about to lock out there. But by adding in the band, that's actually going to be one of the more difficult portions. And actually, it's going to be getting more increasingly difficult as you are beginning to push yourself up from the floor.

The problem is, that lots of guys can't do them without pain. Whether it be pain in the shoulders, wrists or elbows, the bench press exercise can wreak havoc on those joints of yours unless you are careful. In a quest to bench more weight guys will do all sorts of crazy things during the lift. They will arch their backs way off the bench or bounce the bar off their chest. Well, obviously both of those things are wrong. However, in this video I show you that even touching the bar to your chest during the barbell bench press is not the best idea long term. The extra few inches you get by touching the chest puts the AC joints in your shoulders at a much greater risk of injury. In either case, there might be a better bench press exercise anyway. The underhand bench or reverse grip bench press is not only a safer option but one that could add more size to your chest! Research shows that you get incredible upper chest and mid chest activation during the lift (some even say more than during the incline bench press!) In fact, using the exercise is one of my best bench press tips I give my pro athletes to add mass to their chest and save their shoulder joints in the process. BENCH PRESS workout for real men ONLY
If you want to increase your bench press, check out this chest workout video. This will also add muscle to your pecs and increase chest size. If you incorporate these monster bench techniques properly, you're going to be able to bench press 20% more weight immediately. To prepare, you should first apply chalk to your upper back so you're back doesn't stick to the bench. Apply a 6 inch strip across your upper back where it will meet the bench. You'll also want to apply more chalk to all areas between skin and clothing to prevent unwanted slipping. You'll need it, as the pressure of such heavy weight will want to force you forward and off the bench. Ideal bench press position is where your eyes are aligned directly under the bar. as you push the weight up and off the bench. With as much weight as you can handle for one rep, push the weight off the bench, let down to your chest slowly then explode upward.
